The Program

Home muscle-building succeeds by replacing load with leverage and tempo. This four-week plan needs one adjustable dumbbell pair, and uses three-second negatives, full ranges and mechanical dropsets to make moderate weights feel like real training.

Monday: one-arm floor presses 4x10, push-up ladder to failure minus two, one-arm rows 4x12, rear delt flyes 3x15, curls 3x12, overhead extensions 3x12. Tuesday: goblet squats 4x12, Romanian deadlifts 4x10, reverse lunges 3x10 each leg, single-leg hip thrusts 3x12, calf raises 3x20, dead bugs. Thursday runs upper volume: incline presses, lateral raises, band-or-towel rows, shrugs, hammer curls — all at 12-to-15 with three-second negatives. Friday: step-ups, split squats, sumo squats, hip thrusts, sled-style bear crawls and heavy suitcase carries.

Progression rules: add reps to twelve first, then slow the negative, then add weight. A mechanical dropset finishes two exercises per session — heaviest possible for eight, immediately lighter pair to failure, done.

Week four includes a deliberate half-volume deload. Food decides the visible outcome: eat at maintenance for recomposition or slightly above for growth, protein anchored at 1.8 grams per kilogram either way.

Realistic result: noticeably rounder shoulders and arms, denser legs, and proof that a living room can run a real training block. Repeat at heavier dumbbells or graduate to a full gym program — the patterns transfer perfectly.
