The Program
Fat burn kickstarts fail by being brutal for ten days and abandoned by the eleventh. This one is engineered to be finished: four short sessions weekly, movements anyone can learn in a morning, and a walking target that does more weekly work than most treadmills.
Circuits run three rounds of eight exercises — goblet squats, push-ups (incline as needed), one-arm dumbbell rows, Romanian deadlifts, overhead presses, reverse lunges, planks, carries. Forty seconds of work, twenty of rest. Load selection is honest: the last ten seconds of each station should feel like work, not survival.
Tuesday and Saturday belong to walking: 8,000 steps as the floor, core work after — dead bugs, side planks, bird dogs. Saturday adds ten minutes of low-impact conditioning: bike, rower or swim.
The food framework is one sentence per meal: protein the size of your palm, vegetables the size of two fists, starch the size of one cupped hand. No drinks with calories. No other rules this month — adherence is the program.
Progression comes from load and rounds, never from exhaustion. Week one: three rounds, learn everything. Week two: three rounds, heavier. Week three: four rounds. Week four: four rounds, heavier again.
Realistic outcome: 2 to 4 kilograms down, visible tightening at the waist, and — the actual product — a training habit that survives the month. Repeat the cycle at heavier loads or graduate to the 12-week transformation plan.
