The Program
Fat loss fails in the gym for one reason: people turn cutting phases into cardio marathons and lose the muscle that makes them look good lean. This program reverses the priority — lifting stays heavy and first, conditioning earns its place in controlled weekly doses.
Upper and lower strength days open with heavy compounds at 5-to-8 reps, then finish with pump work at 10-to-15. Hypertrophy days add volume at 8-to-15 with shortened rest. Conditioning starts at eight intervals and grows one interval every two weeks, capped by week ten.
Strength anchors: bench press, weighted pull-ups, standing press, trap bar deadlifts, front squats, hip thrusts. Accessories rotate every four weeks to keep joints happy: cable rows, lateral raises, leg curls, split squats, core anti-rotation.
The conditioning ladder: weeks 1-2, six 30-second hard efforts; weeks 3-6, eight; weeks 7-10, ten with shorter rest; weeks 11-12, two weekly sessions of 10x30 seconds plus one 25-minute zone-2 walk. Nothing is done to exhaustion — the scale and the barbell decide adjustments.
Nutrition guardrail: eat 300 to 500 calories below maintenance, keep protein at 2 grams per kilogram of target weight, and take a maintenance-calorie week at the halfway mark. Sleep seven hours minimum; the plan assumes recovery exists.
Expected result over twelve weeks with honest adherence: 6 to 10 kilograms lost, strength roughly flat to slightly up, and visibly sharper shoulders and midsection by week eight. The scale should move slowly — this is a recomp with a deadline, not a crash.
